What Is Dryland Strength Training for Swimmers?

Dryland strength training is resistance work done out of the water, built specifically around the physical demands of swimming. It might seem counterintuitive to train for a water sport on land, but water itself is a poor medium for building raw strength: it offers resistance proportional to speed, which means a swimmer can never generate the kind of maximal force against water that a barbell or cable machine allows. Strength built on land transfers into power that swimming alone can't develop.

Every stroke relies on the same basic sequence: the catch, where the hand and forearm find purchase on the water, followed by a powerful pull through to the hip. How much force a swimmer can generate through that sequence, stroke after stroke, is largely determined by strength built outside the pool, particularly in the lats, shoulders, and posterior chain.

A well-built programme typically combines pulling-dominant strength work (rows, pull-ups, lat-focused pulling patterns) with rotator cuff and scapular stability exercises, and posterior chain and core work to support the body position that keeps a swimmer horizontal and efficient in the water.

Why Is It Important?

Swimming is a repetitive, overhead sport: a competitive swimmer's shoulder can rotate through thousands of repetitions in a single training week. Without the strength and stability to control that motion, the shoulder joint is left to absorb forces it isn't well-suited to handle on its own. Swimmer's shoulder, a form of impingement caused by instability and repetitive overhead load, is one of the most common injuries in the sport, and it's frequently traced back to weak scapular stabilisers and a rotator cuff that hasn't been trained to keep up with the training volume in the pool.

Dryland training addresses both sides of this problem. Strengthening the rotator cuff and the muscles that control the shoulder blade helps the joint tolerate repeated overhead load, while building raw pulling strength through the lats and posterior chain increases the force a swimmer can apply with each stroke. The result is a swimmer who is both faster in the water and more durable across a long season.

Who Is It For?

Dryland strength training isn't reserved for elite swimmers on a national programme. It applies to anyone whose shoulders are repeatedly asked to do the work that swimming demands.

For competitive swimmers, it's a direct performance lever: more force per stroke without needing to swim more volume to get there. For masters and recreational swimmers, it's often what keeps swimming a sustainable, lifelong activity rather than one interrupted by a nagging shoulder injury. For triathletes, building strength in the pull pattern supports the swim leg without adding to already high overall training volume. For younger swimmers, building shoulder stability and strength early helps the body handle rising training loads as they progress through the sport.

In short, dryland strength training is for any swimmer who wants their shoulders to hold up to the sport, rather than become the thing that eventually holds them back.
